Most meal prep advice fails in the second week. Seven identical containers on Sunday becomes four eaten containers and three thrown out by Thursday, and then the whole idea gets abandoned as unrealistic. The failure is the format, not the person.
Prep components, not meals
Cook three things that combine, rather than assembling seven finished lunches. A grain, a protein and a sauce. Add fresh vegetables on the day.
This survives boredom because Monday's quinoa with chicken and lemon dressing is not Wednesday's quinoa with chicken and a chilli-yoghurt dressing, even though you cooked once. It also survives a change of plan, because nothing is committed until you assemble it.
What keeps, and for how long
In a domestic refrigerator at 4°C or below:
- Cooked grains: three to four days. Cool them fast and store shallow, not in a deep hot pot.
- Cooked chicken: three to four days.
- Cooked pulses and beans: three to four days, and they freeze well.
- Roasted vegetables: three days, texture drops after two.
- Dressings and sauces: a week for oil and vinegar bases; two to three days once dairy or fresh herbs go in.
- Cut leafy greens: assume same day. Delhi humidity is unkind to lettuce.
Cool cooked food quickly and refrigerate within two hours, or one hour when the kitchen is above 32°C, which in a Delhi summer is most of the time. That timing is the part people skip and it is the part food-safety guidance is most consistent about.
Getting the protein right
Protein is the component that decides whether a prepped lunch holds you until evening. Per 100g, our herb chicken carries 23.8g of protein, herb paneer 16.8g and herb tofu 6.3g. Those describe the prepared component, not the portion you put in the box, and a familiar ingredient name does not fix a recipe — check the item, not the category. If you are prepping vegetarian, plan for volume or add a pulse, because a tofu-only lunch is lighter on protein than it looks.

The fallback matters more than the plan
Some weeks the prep does not happen. The useful thing is to decide in advance what happens then, because the unplanned version of that decision is usually whatever is closest at 2pm.
Keep two options: something in the freezer that reheats, and one ordered meal you already know the numbers for. Published default builds and any unresolved recipe reviews are on the nutrition page with its serving weight. Knowing the number ahead of time is what turns a fallback into a plan.
